High inc hammer machine, 4s neg
2warmups
30kg per side x 10+4+2 rest pause

Db fly

Front raises 3 sets

Leg Ext, 4 sec negs
Squats 4 sec neg, paused: 165kg x 2
Hack squat 4 sec neg: 2 work + 50kgper side x 8 drop set
Reverse lunges 4 sec negs, 3 work sets no rest after each leg
Ham Curls ss w hip bent ham curls: 4 sets w partials
Adduction 4 sec negs, 3 work sets



Training Thurs 12/2/2015: ARms
Rear Delt Flys: 2 work, 1 drop set
1 arm calbe flys: 3 work sets per arm no rests
DB Curls, 4 sec negs, two work sets then: 20kg x 4, 18kg x 8 dorp set
HAmmer curls 4 sec negs: 18kg x 10
Rope PDs 4 sec negs: 35kg x 12, 45kg x 12, 55kg x 13 drop set
DB Preacher curls: 15kg x 8,6,5
Dips: +10kg x 10, +26kg x 10
Dips w 4 sec negs: bw x 11
EZbar OH ext slow negs: 30kg x 10,8,6

Did some Back- skipped deads this week as i need some rest from it desperately
Chins: felt best ive ever done Chins
Barbell Rows: missed a Pb got 101kg x 5 (100kg x 6 last week)
Low rows
1 arm lat pulldowns
DB shrugs

Sun: Bench + Chest
Flat Bench: did 130kg x 2 x 5 with long pauses and slow negs, and had loads more aswell, happy with that
BB Incline, 4 sec negs: beat last week by 5kg (87.5kg x 6 drop)
DB slight incline, 4 sec negs: 37.5kg x 9 drop tied last week
High Inc Hammer str 4 sec neg|: |31.25kgps x 12
DB flys: drop set
MAchine Fly: drop set
DB front raises
Side RaiseS

Mon: Legs
Leg Extension 4 sec negs: PBs on all 3 sets
1 leg leg Press: did these instead of squats as to deload the main movements as with deads but to keep consistant with exercises by tiring me out a bit before Hacks
Hack squats 4 sec negs no rest at top: 30kgps x 15, 40kgps x 10, 55kgps x 8drop
REv lunges
Ham curls
Adduction machine



and got arms tonight, not ideal ive had to deload my deads now as ive only got a week and a half until the comp and i wouldve liked a week off pre contest but im feeling beat to s**t atm, hips started hurting which is always a sign:

may just take the week off before the comp anyway (leaving me only one deadlift session pre contest) as thatll allow me 12 weeks uninterupted training before my BB comp starting right after the Push pull (rather than fitting in a deload of maybe a longer time after the push pull)
